Just last night I read it was possible to contract these muscles independently of each other and after a very little research it sounds like you can only do it once you have built the muscles up enough. Soo if you can’t it is recommended to squeeze both muscles together and hold for 2-3 seconds and relaxed. Repeat 20 times a day, 3 days a week. Go for a couple weeks. That will give you the foundation to build upon. I’m in the same boat, but I found this article about it enlightening.

  4. Yes you can contract them both. When you get really good it becomes a rolling motion.
